Pull ups are an excellent exercise to grow the lats, target the upper back muscles, stimulate the biceps, as well as targeting the core. However, this exercise is commonly performed incorrectly due to the tendency of the lats being very stiff and overactive in people, especially those with desk jobs. This is evident in those that protract or round the shoulders forward at the top of a pull up combined with excessively arching the lower back. So what can be a great exercise quickly becomes an exercise that'll do more harm than good if you have tight lats along with an anterior pelvic tilt. Here's a test to determine if you have adequate extensibility in the lats: raise both arms overhead- if your lower back arches excessively and your ribs flare out you most likely have tight lats and should work on foam rolling and stretching them to prevent issues down the road.

1)Using momentum
2)Elevating or shrugging the shoulder blades
3)Protracing or rounding the shoulder girdle at the top
4)Jutting the head forward at the top
Pull up Dos: βœ…
1)Perform in a deliberate fashion
2)Shoulder blades retracted and depressed
3)Pull the chest to the bar
4)Abs tight while squeezing the glutes

Core stability is the capacity to maintain protection of the spine using the muscles of the abdomen during functional activities. Anti-rotation means preventing unwanted spinal movement and maintaining stability while moving the arms and/or legs.

1) One-arm wall push: keep core/abs tight and spine straight, slowly lift one arm and push into the wall in front of you for a few seconds then return to the floor. Alternate arms and focus on a slow transition from floor to wall. Try 3 sets of 5 reps each arm.

2) Bird Dog: Lift arm and opposite leg off ground. Keep abs tight and spine straight. Alternate opposing limbs while trying to avoid overextending the leg, which will lead to lower back compensation via lumbar extension.

3) ARP in half kneel: Hold onto a resistance band in the kneeling position, pull hand toward chest then press it away from you while fighting the band's pull out to the side. Try 3 sets of 15 each way.

4) TRX One-arm body weight row: Hold TRX band with one arm and keep spine straight. Angle yourself so that there is no slack left on the band. Pull your body toward an upright position without allowing the opposite side to rotate back toward the floor. Try 3 sets of 10 on each arm.
